Hill repeats apply resistance without adding speed, which is why they build strength and running economy with less impact stress than equivalent flat intervals. The gradient does work the ground would otherwise have to do at higher velocity, and the reduced eccentric loading on the way up is easier on the legs than flat speed work.

Length decides what the repeat trains. Short hills of thirty to sixty seconds are a power and mechanics session — the aim is form and force, not aerobic stress. Long hills of two to five minutes are threshold or VO2max work with a gradient attached. Both are useful and they belong in different parts of a training block, so running a session without deciding which one it is wastes it.

The descent is the recovery, and it is not free

Running down produces heavy eccentric loading, which is the part of hill sessions that causes soreness. Jogging or walking down easily is the standard approach, and the recovery is however long the descent takes rather than a fixed number.

On a thirty-second hill the aim is powerful, upright running with a strong drive — not grinding up bent double. The moment form collapses, the repeat stops training what it was meant to and starts rehearsing a compensation.

Somewhere between four and eight percent suits most repeat work. Shallower than that and it is barely a hill; steeper and running mechanics change enough that you are training something closer to bounding.

Very steep hills have their place for pure strength work, but they are not a substitute for the running-specific stimulus of a moderate gradient.
