An ice bath is cold water immersion for recovery, typically ten to fifteen minutes at 10–15 °C or considerably shorter at lower temperatures. It is used to reduce perceived soreness after hard training, and the evidence for that specific effect is reasonably good even where the evidence for other claimed benefits is not.
Longer and colder are not better. The perceived-soreness effect appears at moderate durations, and extending the session mainly adds discomfort and risk. The colder the water, the shorter the exposure should be — a fifteen-minute session appropriate at 14 °C is inappropriate at 5 °C.
Timing relative to training is genuinely contested
There is reasonable evidence that cold water immersion immediately after resistance training may blunt some of the adaptive signalling that produces strength and muscle growth. The size and practical importance of that effect is debated and not settled.
The pragmatic reading most coaches have arrived at: use it when recovery for the next performance matters more than adaptation — during a tournament, a competition block, or between same-day sessions — and avoid it right after the strength sessions you are training to adapt from. Leaving several hours between the session and the bath is the common compromise.
Colder is not more effective
Much of the literature on recovery immersion uses temperatures around 10–15 °C, not the near-freezing water that circulates in videos. There is no established benefit to extreme cold that offsets the added risk.
If you are adding ice to reach a temperature that requires a much shorter session, you have made the protocol harder without making it better.
Safety limits
Prolonged immersion carries hypothermia risk, and the cold shock response on entry carries cardiovascular risk. Both are managed by keeping sessions short, entering gradually, and not doing it alone.
Cardiovascular conditions, uncontrolled hypertension, pregnancy, Raynaud's and cold urticaria are among the reasons to speak to a doctor before starting. Get out immediately if shivering becomes uncontrollable or if any part of you goes numb.
