PNF — proprioceptive neuromuscular facilitation — alternates an isometric contraction of the muscle being stretched with a passive stretch of it. A typical cycle is a six-second contraction followed by a thirty-second passive stretch, repeated three or four times, and it commonly produces a larger immediate range increase than passive stretching alone.

Published protocols vary considerably: contractions from three to ten seconds, stretches from ten to sixty. Six and thirty sits comfortably in the middle of the ranges that appear across the literature. The relative structure — short hard contraction, longer relaxed stretch — is more consistent across sources than any specific pair of numbers.

The main variants

Contract-relax contracts the target muscle then stretches it. Hold-relax is very similar, using an isometric hold against resistance. Contract-relax-antagonist-contract adds a contraction of the opposing muscle during the stretch phase, which often produces the largest range gain.

The names are used inconsistently across sources, which is worth knowing before comparing protocols. What varies between them is which muscles contract and when, not the general structure.

It usually wants a partner

PNF is easiest with a partner providing the resistance and the passive stretch, which is why it is common in physiotherapy and sports therapy settings and less common in a solo gym session.

Solo versions exist using a strap, a wall or bodyweight, and they work adequately for hamstrings and calves. Some positions are genuinely difficult to do alone.

Not immediately before power work

Like other prolonged stretching, PNF before explosive or maximal effort may temporarily reduce force output. It is better placed after training, on a separate session, or well before rather than immediately before a power session.
