The Cooper test asks you to cover as much distance as possible in twelve minutes. Devised by Kenneth Cooper in 1968 for the US military, it survives because it needs only a measured track and a stopwatch, and because twelve minutes is long enough to be genuinely aerobic while short enough that almost anyone can complete it[1].
Twelve minutes sits near the duration at which a well-paced effort approximates maximal aerobic capacity. Shorter and anaerobic contribution distorts the result; longer and pacing discipline and fuelling start to matter more than aerobic power. The estimate is derived from the distance covered, which means the test measures your pacing as much as your fitness — a runner who goes out too hard and walks the last three minutes will underestimate themselves substantially.
Pacing is the test's biggest error source
The correct approach is an even effort you can just sustain for twelve minutes, which for most people feels too easy in the first three. Runners consistently start far too fast, fade badly, and record a distance well below their actual capacity.
If you are testing repeatedly to track change, pacing consistency matters more than absolute accuracy. A test paced the same way each time will show real improvement even if the VO2max figure itself is off.
What the estimate is and is not
The formula converts distance to an estimated VO2max, and estimate is the operative word — it is a population regression, not a measurement. An individual can sit well off the line for reasons of running economy alone.
It is most useful compared against yourself over time and least useful compared against someone else. Two runners with identical estimates can have very different actual capacities.
Running the test properly
Use a measured track if you can, since GPS error over twelve minutes is large enough to matter. Warm up thoroughly — a cold start costs distance in the first minutes that never comes back — and record the distance at the moment the timer sounds rather than finishing a lap.
Do not test when fatigued from recent hard training. The number will reflect the fatigue rather than the fitness, which is fine to know but not what the test is for.
The estimate is derived from distance covered using Cooper's regression[1]. Treat it as a population estimate rather than a measurement of you specifically.
