Sprint interval training uses very short maximal efforts with long recoveries. The best-known ancestor is the Wingate test — thirty seconds of all-out cycling against a fixed resistance — and the training protocols derived from it typically use four to six such efforts with several minutes between them.
The long recovery is not optional and is the part people cut. These efforts are genuinely maximal, and the point is to repeat that maximal quality rather than to accumulate fatigue. A four-minute recovery allows the next effort to be nearly as hard as the first; a one-minute recovery turns the session into something else entirely, at lower quality and higher misery.
The time-efficiency claim, honestly
Sprint interval protocols are widely promoted as delivering endurance adaptations in a fraction of the time of steady training. The research does show meaningful adaptation from small volumes of very hard work, and it is a real finding.
The framing is often overstated, though. Comparisons usually measure a limited set of outcomes over short study periods in untrained participants, and total session time including warm-up and recovery is considerably longer than the effort time headline suggests. It is a useful tool, not a replacement for endurance volume.
Maximal means maximal
A thirty-second effort at ninety percent is not a sprint interval — it is a very hard V02max effort with a confusing name, and it produces a different adaptation. The protocol depends on the efforts being genuinely all-out from the first second.
That is also why the session cannot be long. Six efforts is usually the practical ceiling before quality falls, and a seventh at reduced power adds fatigue rather than stimulus.
Who should be careful
All-out efforts place substantial demand on the cardiovascular system and are not an appropriate starting point for someone new to training or returning after a long layoff. Build an aerobic base first.
